- Description: Phones are designed to keep you scrolling. Willpower rarely wins against that. Changing your setup does.

The most effective way to spend less time on your phone is to change your setup, not your willpower: remove the most distracting apps, turn off notifications, and keep the phone out of reach at key times.

## Why willpower loses

Many apps are built to hold attention for as long as possible, with endless feeds, alerts and autoplay. Trying to resist them minute by minute is a losing fight. Changing the environment works better.

## Changes that help

- **Check your screen time** to see where the hours go.
- **Turn off all notifications** except calls and messages from people.
- **Move or delete** the apps that take the most time.
- **Use grayscale mode,** which makes the screen less appealing.
- **Log out of social media** so each visit takes a deliberate step.
- **Keep the phone out of the bedroom.**
- **Create phone-free times:** meals, the first hour of the morning, the hour before bed.

## What it doesn't mean

Phones are useful tools. The goal isn't to give yours up, but to use it on purpose instead of by habit.

## The habit: replace, don't just remove

When you take something away, fill the space with something better: a book, a walk, a conversation, a hobby. Otherwise boredom drives you back to the screen.

## The rule that makes it stick: keep it out of reach

Distance is the simplest barrier. A phone in another room is much harder to pick up out of habit than one in your pocket.

## This week

Check your screen time, delete or move one app that takes the most time, and keep your phone out of the bedroom every night this week.

## The keep

Changing your phone setup costs some convenience. It gives back hours for the people and things you care about.
